What pink noise actually is (and why it sounds softer than white)

Does pink noise help you sleep? What the evidence really shows

There are two studies people cite, and it's worth knowing exactly what each one did — the gap between them and the headlines is where most of the hype lives.

Zhou and colleagues (Journal of Theoretical Biology, 2012) exposed 40 people during overnight sleep and 10 during naps to steady pink noise versus quiet, in a within-subject design. Using cardiopulmonary coupling derived from ECG, they reported a significantly higher percentage of stable sleep time with pink noise. It's the closest thing to a test of what you'd actually do at home — but it's one lab, moderate sample, and stable sleep from ECG is not the same as full polysomnography scoring.

Papalambros and colleagues (Frontiers in Human Neuroscience, 2017, from Northwestern) is the memory study. Thirteen cognitively healthy adults aged 60–84 did two overnight visits, stimulation and sham, in randomised order. An algorithm tracked their slow waves in real time and fired short pink-noise pulses timed to the predicted upstate. Slow-wave activity rose during stimulation, and overnight word-pair recall improved by about 26.8% versus 5.7% after sham.

That result is genuinely interesting and genuinely narrow. Thirteen participants, one night each, in one age group — and the sound was delivered by an EEG-driven rig that fires bursts at specific moments. Playing a continuous pink-noise track from your phone is not that intervention, and no honest reading should promise you a 26.8% memory bump from doing so.

Now the counterweight. Riedy and colleagues (Sleep Medicine Reviews, 2021) reviewed 38 articles on continuous noise as a sleep aid and concluded, under GRADE criteria, that the quality of evidence for it improving sleep is very low — explicitly noting this contradicts how widely it's used, and that continuous noise can disrupt sleep as well as help it. A 2022 systematic review in the Journal of Clinical Sleep Medicine covering 34 studies and 1,103 participants found no strong overall evidence for auditory stimulation, but noted pink noise came out best of the three categories examined, with 9 of its 11 studies reporting improved sleep outcomes, and no adverse effects reported with short-term use.

So the fair summary, as of this writing: plausible mechanism, several small positive trials, pink noise looking slightly better than white in the studies that exist, and an evidence base too thin and too varied to promise anyone a result.

Pink noise vs white noise for sleep — and where brown fits

The colours differ in one thing only: how energy is distributed across frequency. Everything else — how it sounds, what it masks well, how it's been studied — follows from that.

  • If a specific noise is waking you, match the colour to it: high-pitched intruders favour white, rumble favours brown, general street and building noise favours pink.

It helps to keep two columns in your head — what a lab has measured, and what people consistently say. Both matter, but only one belongs in a claim.

How to use pink noise for sleep: volume, placement, and all night or not

Volume is the setting people get wrong, and it's the one with an actual guideline behind it. The WHO recommends continuous night-time sound in bedrooms stay below about 30 dB(A) for good-quality sleep.
